RPE and reps in reserve: rate effort like a coach

A percentage on a spreadsheet tells you what to load. It can't tell you what that load will feel like today. Same 80% of your one-rep max, same body, and yet Tuesday it moves like a warm-up while Thursday it pins you to the bench. The number on the bar didn't change. You did.

That gap is the case for autoregulation: adjusting your training by how hard the work actually feels, not by a figure you calculated weeks ago. The two tools for it are RPE and reps in reserve. They're simple to explain and surprisingly hard to do well, and the research on how badly most people misjudge effort is the interesting part.

What do RPE and reps in reserve actually mean?

RPE started as a cardio tool for rating how hard breathing and legs felt. Lifting borrowed it and made it specific. Instead of a vague "how hard was that," the resistance-training version anchors every number to a concrete count of reps you had left.

The scale most coaches use comes from a 2016 validation study by Zourdos and colleagues in the Journal of Strength and Conditioning Research. A 10 means all-out, no reps left in the tank. A 9 means 1 rep in reserve, an 8 means 2, a 7 means 3, and so on down. So "RPE 8" and "2 RIR" are the same statement said two ways. RIR is just the more literal version: you finish a set and ask how many more clean reps you could have made, which most people find easier than rating an abstract effort score.

Put simply: RPE is how hard it felt, RIR is how many were left, and on this scale they're two labels for the same finish line.

Why do fixed percentages of your one-rep max fall short?

Percentage-based programming looks precise. Test your max, take 75% of it, done. The trouble is that your true daily max is a moving target, while the percentage is anchored to one particular test day.

Readiness swings for reasons that have nothing to do with your plan. A short night, a stressful week, a missed meal, being a few years older than your last test: all of these change how much force you can produce today. So 75% might land at a genuine RPE 7 on a good day and an RPE 9 on a rough one. You prescribed a load, but your body received an effort, and it wasn't the one you intended.

This is the argument Helms and colleagues laid out in a 2016 paper in the Strength and Conditioning Journal. An RIR-based approach, they wrote, adjusts the load to match what you can actually do that day, set to set, instead of locking you to a past test. On a strong day you add weight to hit the target effort; on a flat day you take some off. The stimulus stays where you want it either way.

Put simply: a percentage fixes the weight and lets the effort float. Rating effort fixes the effort and lets the weight float, which is usually what you actually care about.

Can people actually judge how close they are to failure?

Here's the catch that keeps this honest: most people are not very accurate at judging failure, and the research is consistent about it.

A 2018 study by Hackett and colleagues in the Journal of Strength and Conditioning Research had 48 trained adults estimate their reps to failure during sets at 70 to 80% of their max. Their error was largest on the first set of an exercise, roughly 2 reps off on chest press and about 3 on leg press, and it shrank on later sets. Even experienced trainees are guessing, and the guess is worst when they're freshest.

It gets more pointed near true failure. A 2017 study by Steele and colleagues in PeerJ found people systematically underpredicted how many reps they could do, with a standard error of roughly 2.6 to 3.4 reps, and accuracy improved with experience but never got perfect. A 2020 follow-up in Frontiers in Psychology, titled "Just one more rep," found even trained lifters underpredicted their capacity by about 2 reps on average.

The practical read: when a beginner says "that was all I had," they've often got 3 or 4 clean reps left. They feel close to failure and they're not, so a new lifter's rating tends to run scared, calling sets harder than they really were.

Put simply: the scale is only as good as the person reading it, and beginners routinely think they're near the edge when there's real room left.

How do you calibrate your RPE over time?

The good news in that same research is the direction: accuracy climbs with experience. Calibration is a skill you build on purpose.

The fastest way is to occasionally take a set to genuine failure, meaning you try for one more and can't complete it with good form. Do that a handful of times across your main lifts and you build a felt reference for what a true 10 is. Everything else, the 7s and 8s you'll live in most of the time, gets measured against that memory. Without a real 10 in your body, your scale is floating.

There's an objective cue too. In the Zourdos study, average bar speed tracked effort closely: as sets got harder the bar slowed, and the link between velocity and RPE was strong (about r = -0.88 in experienced lifters, -0.77 in novices). You can feel this. The last hard rep before failure crawls compared to your first, and learning to read that slowdown gives your rating something concrete to hang on.

Then check yourself. Now and then, push a set two reps past where you'd normally stop and see whether you were right. Over a few months the gap between what you call and what's true tends to close.

Put simply: rate every set, run a reality check now and then, and watch how fast the bar slows. That's how a guess becomes a calibrated read.

How hard should most of your sets be?

You don't want to flirt with failure on every set. The target that shows up again and again in strength research is 1 to 3 reps in reserve, RPE 7 to 9.

The reason is that most of the benefit lives just short of failure, while the cost of going all the way rises fast. Grinding to a true 10 on every set piles on fatigue, wrecks the reps that follow, and is where form tends to fall apart, which for most people is the whole risk. Stopping with a rep or two in the tank keeps quality high, so you can do more good sets over the week. A workable default: keep most working sets at 2 to 3 RIR, and only dip toward 1 RIR or the occasional true failure on the last set, or on movements where failing safely is easy, like a leg press. Save the all-out efforts for testing, not for every Tuesday.

The honest caveats

RPE and RIR are useful, but let's be square about the limits. Effort ratings are subjective, and in novices they're often badly miscalibrated, which is the whole reason the accuracy studies exist. A beginner's "RPE 9" and a coach's "RPE 9" can be two full reps apart. Ratings also drift with mood, caffeine, and how much you slept, so what felt like an 8 in March might get called a 9 in November for no real reason.

Barbell velocity is a more objective proxy, which is why velocity-based training exists. A 2026 study by Pareja-Blanco and colleagues in Medicine and Science in Sports and Exercise used velocity loss within a set to prescribe effort, precisely because a number from a sensor doesn't talk itself into or out of how hard a set was. The catch is that reading velocity well means a tracking device or an experienced eye. And none of this settles the individual case: effect sizes vary a lot from person to person, and most of these studies ran on younger, trained, mostly male subjects, so treat the numbers as starting points, not verdicts on you.

What this means for you

  • Learn the scale in reps. RPE 10 is 0 reps left, RPE 9 is 1, RPE 8 is 2, RPE 7 is 3. Call a number after every working set.
  • Keep most working sets at 2 to 3 reps in reserve (RPE 7 to 8). Push to 1 RIR only on a last set or a movement you can fail safely.
  • Take a set to true failure a few times a year on your main lifts, so you have a real 10 to calibrate against. Without it, your scale drifts.
  • Watch the bar. When a rep slows to a grind, you're near the top of the scale, the most honest signal you have without a device.
  • If you're new to lifting, assume you have more reps left than you feel, often 2 to 4, and expect your accuracy to improve over the first several months.

Common questions

Is RPE or reps in reserve better for beginners? Reps in reserve, usually. Counting "how many more could I have done" is more concrete than rating abstract effort. Just expect the estimates to be off at first, and lean toward assuming you had more in the tank than it felt like.

What RPE should I train at to build muscle? Most working sets in the RPE 7 to 9 range (1 to 3 reps in reserve) drive the large majority of muscle and strength gains. You don't need to hit failure on everything, and doing so every set mostly adds fatigue and form risk for little extra benefit.

Can I use RPE if I train at home without much equipment? Yes. RPE and RIR are equipment-agnostic. They work with dumbbells, bands, or bodyweight just as well as a barbell, because they measure your effort, not the load on a specific machine.

The one place feel isn't enough

Everything above is doable on your own. Rate your sets, keep an honest log, take the odd set to failure to reset your scale, and your reads will sharpen over a few months. If your form and consistency are already solid, self-rated RPE is plenty.
