How many sets per week your muscles actually need
How many sets per week build muscle, and where the returns stop. The dose-response research on training volume, plus the minimum dose that still works.

Ten to twenty hard sets per muscle per week. If you're a trained lifter chasing size and you want one number to start from, that's it.
The more useful answer is that there isn't one number, there are three. Building muscle takes real volume. Keeping the muscle you've already built takes a fraction of that. And the least you can do and still call it training is lower than almost anyone in a gym will admit. Which of the three you need depends on what you're trying to do this year.
The rest of this is about picking the right one and counting it honestly, because most people are further off than they think.
Three doses, not one number
- Building size, already trained: 10 to 20 hard sets per muscle per week. Start near 10.
- The floor that still works: one hard set of 6 to 12 reps, 2 to 3 times a week, taken close to failure.
- Holding what you've built: as little as a third of your build volume, sometimes less than that.
Beginners grow on less than any of these, which is its own story further down.
More sets really do build more muscle
This is one of the better-settled findings in training research. A 2017 meta-analysis in the Journal of Sports Sciences pooled 15 studies and 34 training groups and sorted them by weekly set count. Groups doing fewer than 5 sets per muscle per week grew least, 5 to 9 sets did better, and 10 or more did best.1
The size of the effect: each extra weekly set was worth roughly 0.37 percent more muscle gain, and the higher-volume groups out-grew the lower-volume ones by about 3.9 percent on average.
Why does that work? A hard set is a message to the muscle, roughly: this load matters, build for it. More hard sets send the message more often across the week, and the muscle keeps answering. Not forever, but for longer than most people give it credit for.
So why not just do forty sets?
Because the curve flattens, and it starts flattening well before the enthusiasm does.
Two big evidence syntheses have gone after this, and they don't fully agree. A review published in 2022 in the Journal of Human Kinetics put the practical target at 12 to 20 weekly sets per muscle group for young trained men, and found that for most muscles it studied, pushing past 20 didn't reliably add more size than the moderate range did.2
The largest look at the question, a meta-regression of 67 studies and 2,058 participants published in Sports Medicine in 2026, came out a little differently.3 More volume kept producing more growth, near enough to certainty in the statistics, and the effect never turned downward. It just shrank, block by block. Each new stretch of sets bought less than the stretch before it.
For practical purposes both readings put you in the same place. The first 10 sets a week do most of the work. Sets 10 through 20 still help, less. Past 20 you're paying full price in time, fatigue and joint wear for a thin slice of extra growth, and for most people with jobs that's a bad trade.
The low end is lower than you think
This is the question I get most from people over 45 with jobs and knees, and it's kinder news than gym culture lets on.
A pooled analysis from 2020 in Sports Medicine went looking for the smallest dose that still builds strength in trained men. One hard set of 6 to 12 reps, done 2 to 3 times a week at 70 to 85 percent of your one-rep max and taken close to failure, produced meaningful strength gains over 8 to 12 weeks. Roughly a 12 kg improvement, about 26 pounds, across the lifts they tracked.4 One set.
Holding on is cheaper still. In one 2011 trial, adults trained for 16 weeks and then cut their volume to a third, or a ninth, of what they'd been doing. Strength stuck around in both the young and the older adults, even on the smallest dose. Size was the split: the younger group held onto the muscle they'd added on both reduced doses, and the older adults held it on neither.5
So the floor is genuinely low. When life goes sideways for a couple of months, a few hard sets a week keeps most of what you earned. Losing it takes more neglect than people fear.
What counts as a set
Most of the confusion about volume is really a counting problem. When the research says "sets per muscle per week," it means hard working sets taken close to failure. Not warm-ups. Not a set you did with your phone in the other hand.
Two rules keep the tally honest.
Count per muscle, not per exercise, and let compound lifts count more than once. A hard set of rows trains your back and your biceps, so it's a set for both. Squats count toward quads and glutes.
Then count only the sets that were genuinely hard, meaning you stopped within a couple of reps of failure. A set you could have doubled doesn't send much of a signal.
Do that for a week and the numbers above start to mean something. Most people who think they're doing 20 sets are doing fewer than they think.
Junk volume, and how to spot it in your own log
Junk volume is any set that adds fatigue without adding stimulus. It's the last three sets of curls that leave you sorer on Tuesday and no bigger in March.
It exists because fatigue and stimulus don't rise together forever. The early hard sets carry most of the growth signal. Pile on more and the extra signal shrinks while the cost, the recovery debt, the joint wear, the time, keeps climbing at full rate. Eventually you're only buying the cost.
Whether truly excessive volume actively sets you back is still argued. The group averages mostly show flattening rather than reversal. But plenty of individuals clearly do better trimming sets than adding them, usually the ones who weren't recovering well in the first place.
The test is boring and it works. Add sets, give it a month, watch what happens. More sore, more tired, no stronger, no bigger? Those sets were junk. Cut them and see what the remaining sets do. Usually they get better.
The number moves with your training age and your goal
Blanket numbers mislead because two things shift them a lot.
Training age first. A beginner grows on almost nothing. The signal is new and the body is primed to respond, which is why first-year lifters can make a mess of their programming and progress anyway. The longer you've trained, the more volume it takes to nudge the same muscle. That 12-to-20 range was measured on trained men, not on somebody in month two.
Goal second. Strength and size don't share a dose-response. The 2026 meta-regression found that strength gains hit diminishing returns faster than size did, and responded more to how often you trained the lift than to how many sets you stacked on it. If you want a bigger squat, squat heavy and squat often. Grinding out volume is the slow road there.
Where these numbers get fuzzy
The scatter is wider than the tidy ranges suggest. Individual response varies a lot: the same 15 sets a week that grow one person barely move another, and studies routinely show high and low responders sitting in the same group on the same program.
Most of this data also comes from younger, mostly male, mostly trained lifters, over 8-to-12-week studies. It travels imperfectly to women, to people over 60, and to the question everyone actually has, which is what to do for the next ten years rather than the next ten weeks.
Higher volume is never free, either, even when it works. It costs recovery, sleep on heavy weeks, joint tolerance and time, and all of those quietly lower the odds you're still training in April. A number you can hit for two years beats a better number you quit in six weeks.
Common questions
How many sets per week to build muscle? For a trained lifter, roughly 10 to 20 hard sets per muscle per week is the range the research supports, with most of the benefit arriving by the low end of it. Beginners grow on less. More than 20 rarely adds much for the average person, and it adds a lot of fatigue.
Is one set per exercise enough? For strength, and for keeping the muscle you have, often yes. A single hard set a few times a week produces real strength gains and holds what you've built. If you're a trained lifter chasing maximum size, more weekly sets generally do more, up to the range above.
How do I know if I'm doing junk volume? If a month of added sets leaves you more fatigued and sore but no stronger and no bigger, those extra sets are probably junk. Trim them, then watch whether your performance on the sets that remain improves. It usually does.
Do older adults need more or fewer sets? Older adults can build and keep strength on low doses, but the evidence suggests they may need somewhat more volume than younger lifters to hold muscle size specifically. Train hard and train regularly, and don't assume the minimum dose for strength also covers size.
The hard part isn't the number
Knowing you want 10 to 20 sets is easy. Landing near it in week 14 is not. It means taking sets close enough to failure to count without wrecking the rest of your week, catching junk volume in a month instead of a season, and moving the number down when work or sleep or a cranky shoulder says to.
That's judgment, and it's most of what a coach is really for. What changes with someone watching is whether the sets that matter actually happen, at the right effort, for years instead of a motivated month.
