How much protein you actually need after 40

Here's the uncomfortable part nobody tells you at 40. You can eat the exact same steak you ate at 25, and your muscles will do less with it. The food didn't change. The signal it sends did.

This isn't your imagination. There's a measurable shift in how aging muscle responds to protein, and it means the amount that kept you fine in your twenties is quietly leaving you short now, especially if you're training. Here's what the research shows, and the honest target on a plate.

Why does the same protein do less as you age?

When you eat protein, the amino acids do two jobs. They're building blocks, and they're a signal that tells your muscle to switch on muscle protein synthesis, the process of building new tissue to replace what's broken down. One amino acid, leucine, acts like the switch itself.

Anabolic resistance is what happens when that switch gets stiff. With age, the same amount of protein produces a smaller, slower rise in muscle protein synthesis. The building blocks arrive, but the muscle is slower to act on them.

We can measure how much this costs you. A 2015 study in the Journals of Gerontology by Moore and colleagues pooled tracer data comparing healthy older men (around 71 years) and younger men (around 22). To maximally stimulate muscle protein synthesis, the younger men needed about 0.24 g of protein per kg of body weight per meal. The older men needed about 0.40 g/kg. Same goal, nearly double the dose.

Put simply: after 40, your muscle gets a little hard of hearing. To make it respond, you have to talk louder, and talking louder means more protein per meal.

Doesn't the RDA already cover me?

This is where a lot of people get stranded. The official Recommended Dietary Allowance for protein is 0.8 g/kg/day, and it sounds authoritative. But the RDA is a floor, set to prevent deficiency in most healthy people from short nitrogen-balance studies in younger adults. It was never meant to describe the intake that keeps an aging body strong. Treating it as an optimum is like treating the minimum wage as a good salary.

The people who study this for a living have said so directly. In 2013, the PROT-AGE Study Group, an international panel writing in the Journal of the American Medical Directors Association, recommended that older adults aim for at least 1.0 to 1.2 g/kg/day, and 1.2 g/kg or more if they're active. The next year the ESPEN Expert Group landed in the same place in the journal Clinical Nutrition: 1.0 to 1.2 g/kg for healthy older adults, and 1.2 to 1.5 g/kg for those who are ill or recovering.

Put simply: the RDA keeps you from getting sick. It doesn't keep you strong. Two separate expert panels put the real target 25 to 50 percent higher.

So how much protein do you actually need after 40?

If you train, there's a cleaner number to aim at. A 2018 meta-analysis in the British Journal of Sports Medicine by Morton and colleagues pooled 49 studies with 1,863 participants to see how much protein actually helps you build muscle and strength while lifting.

The answer landed at about 1.6 g/kg/day. Below that, more protein meant more muscle. Above it, the extra stopped adding anything measurable to muscle gains. So 1.6 g/kg/day is a reasonable ceiling to aim for, not a number to keep chasing past.

One caveat: that plateau was an average with a wide range, and the benefit shrank with age, so older lifters want the higher end of the range, not the lower.

Put simply: if you lift, aim for roughly 1.6 g/kg/day, and if you're over 40, don't shade below it.

Does it matter when you eat it?

Yes, more than people expect, and the reason ties back to anabolic resistance. If each meal has to clear a higher bar to switch on muscle protein synthesis, how you spread protein across the day starts to matter.

A 2014 study in the Journal of Nutrition by Mamerow and colleagues tested this. They fed healthy adults the same daily protein two ways: evenly spread (about 30 g at each of three meals) or skewed the way most of us eat, with a light breakfast and a big protein dinner. Over 24 hours, muscle protein synthesis was about 25 percent higher on the even pattern. It was a small study, just 8 people in a tightly controlled setup, so treat it as a strong hint, not a law. But it points the same way as the mechanism.

Put simply: your muscle can only respond to so much protein at once, so three or four meals that each clear the bar beat one giant dinner that overshoots while breakfast and lunch fall short.

What do these targets look like in grams?

Per-kilogram targets are easy to nod at and hard to eat, so let's convert them. Take your body weight in kilograms (pounds divided by 2.2) and multiply.

For a 70 kg person (about 154 lb):

  • RDA floor: 56 g/day
  • Active target at 1.2 g/kg: 84 g/day
  • Building muscle at 1.6 g/kg: 112 g/day, or roughly 28 g at each of four meals

For a 90 kg person (about 198 lb):

  • RDA floor: 72 g/day
  • Active target at 1.2 g/kg: 108 g/day
  • Building muscle at 1.6 g/kg: 144 g/day, or roughly 36 g at each of four meals

Those per-meal numbers, about 28 to 36 g, aren't a coincidence. They land right on the 0.40 g/kg per meal that older muscle needs to fully switch on, from the Moore study above. (If you're carrying a lot of extra body fat, base the target on a healthier goal weight, since fat tissue doesn't demand protein the way muscle does.)

A 30-gram serving looks like a palm-sized chicken breast, three eggs plus a Greek yogurt, or a can of tuna on toast. For a plant-forward meal, lean on bigger portions of lentils, tofu, and edamame, since plant proteins carry a bit less of the leucine that flips the switch.

None of this needs powders or a spreadsheet, just protein as the thing you build each meal around rather than the afterthought next to a pile of rice. Most people are fine at dinner and short at breakfast, so fixing breakfast gets them most of the way there.

Is all this protein bad for your kidneys?

This objection stops a lot of people, but for healthy kidneys the research is reassuring.

A 2018 meta-analysis in the Journal of Nutrition by Devries and colleagues pooled 28 studies with 1,358 participants and found that higher-protein diets did not adversely affect kidney function, measured as change in glomerular filtration rate, in healthy adults. More protein makes your kidneys work a bit more, but in a healthy person that's normal function, not damage.

The real exception is genuine kidney disease. If you already have reduced kidney function, protein needs are managed carefully and individually, and that's a conversation for your doctor, not a general article.

Put simply: healthy kidneys handle higher protein fine. Compromised kidneys are a medical conversation, full stop.

Does more protein help with weight and appetite?

If staying lean is part of the plan after 40, protein pulls double duty. Gram for gram it's the most filling of the three macronutrients, so a protein-forward meal keeps you satisfied longer and takes some of the pull out of snacking. It also costs your body more energy to digest than fat or carbohydrate. The bigger payoff shows up when you're losing weight: cut calories and some of what you lose is muscle, not just fat, but enough protein during a deficit, alongside resistance training, protects lean mass so more of the loss is fat. That matters even more after 40, when muscle is already under pressure.

Put simply: protein helps you eat less without feeling starved, and it helps make sure the weight you drop is fat, not the muscle you're working to keep.

The honest caveats

Most of this research has real limits worth naming. The Moore dosing numbers come from tracer studies in men, so the exact per-meal figure for women is less certain, though anabolic resistance holds across sexes. The Mamerow distribution study was tiny, just 8 people in a lab. The Morton meta-analysis leaned on younger, mostly male subjects, which is why I've nudged older readers toward the higher end rather than treating 1.6 g/kg as gospel. And a lab rise in muscle protein synthesis over hours isn't the same as being visibly stronger in a year, even though the two track together over time. Individual variation is large, so treat these as starting points, not precise prescriptions.

What this means for you

  • Aim for roughly 1.6 g/kg/day if you train, and sit at the top of that range if you're over 40. That's about 112 g/day at 70 kg, 144 g at 90 kg.
  • Spread it across three or four meals of roughly 25 to 40 g each, built around quality sources (dairy, eggs, meat, fish, or larger portions of soy and legumes), rather than saving it all for dinner.
  • Fix breakfast first. It's where most people over 40 fall short, and adding one real protein source there often closes most of the gap.
  • Remember protein without training builds very little. It's the raw material, not the stimulus, so lift first, then feed.
  • If you have kidney disease or any medical condition, set your protein target with your doctor, not with a blog.

Common questions

Is 0.8 g/kg enough protein after 40? It's enough to avoid deficiency, which is what the RDA measures, but below what expert panels recommend for keeping muscle as you age. PROT-AGE and ESPEN both put the target at 1.0 to 1.2 g/kg or higher, and closer to 1.6 g/kg if you lift.

Can I build muscle after 40 at all? Yes. Anabolic resistance means you need a stronger stimulus, more protein per meal plus consistent resistance training, but aging muscle still grows. The response is blunted, not gone.

Do I need protein powder to hit these numbers? No. Most people can reach 1.6 g/kg from whole food by building each meal around a protein source. Powder is a handy top-up if you're short at breakfast or after training, not a requirement.
